# Creatine for Women Over 40: Dose, Water Weight, Vegans and Menopause

What creatine does for women after forty, the 3 to 5 g dose that works, whether to load, the 1 to 2 kg of water, why vegan women start with lower stores, and what the menopause trials found.

Creatine is the most studied sports supplement there is, it costs about as much per month as two coffees, and it was built, in the research sense, for men in their twenties. The women's story is newer and more interesting. Women carry 70 to 80 percent lower creatine stores than men, vegan women lower still because dietary creatine comes from meat and fish, and the trials that exist in peri- and postmenopausal women show better strength and lean mass when creatine is added to lifting. If you train, it is the one supplement on this site worth buying without a blood test first.

## What it does, in one paragraph

Creatine sits in muscle as phosphocreatine and refills the energy currency (ATP) for the first ten seconds of hard effort: the last reps of a set, the sprint up the stairs, the heavy carry. Fuller stores mean one or two more reps per set over weeks, which is more training done, which is more muscle kept. It also pulls water into the muscle cell, which is the "weight gain" people fear and the reason the muscle looks and works better.

## The dose

| Question | Answer |
|---|---|
| Daily dose | 3 to 5 g of creatine monohydrate, every day, training days and rest days alike |
| Loading phase | optional: 20 g a day in four doses for 5 to 7 days fills stores in a week instead of four; most women skip it and arrive at the same place by week four |
| Form | creatine monohydrate, plain powder, nothing else is better studied or cheaper |
| When | any time; with a meal reduces the rare stomach upset |
| Upper limit for everyday use | 10 g a day is the ceiling with safety data; there is no reason to go above 5 |
| How long | indefinitely; stores fall back to baseline about four weeks after stopping |

Dissolve it in warm water, juice or the morning oats. It does not dissolve well in cold water and that is the whole trick to it.

## Water weight, honestly

Expect 1 to 2 kg on the scale in the first two to three weeks. It is water inside the muscle, not fat, and it is the sign the creatine is working. It does not show as puffiness in the face or the ankles. If the scale number matters to you, weigh yourself before starting, then not again for a month.

## Vegan women

Meat and fish carry one to two grams of creatine per 500 g; a plant-based plate carries none, so vegan women start with the lowest stores of any group and, in the small studies available, respond most. There is no plant creatine to eat; it has to be the supplement. Vegan creatine monohydrate is simply creatine made synthetically, which nearly all of it is; check the label for a vegan mark, as some capsules use gelatin.

## Menopause

The lifespan review by Smith-Ryan and colleagues pulled together the trials in women through perimenopause and after: creatine added to resistance training improved strength and lean mass, including in postmenopausal women, and several trials reported gains in everyday function. The bone outcomes were mixed, with some trials finding no change in bone density, so creatine is a muscle and strength supplement, not a bone one. There is also early, small-trial work on mood and cognition in women that is promising and not yet settled; it is not a reason to take it, only a reason not to be surprised.

## Who should not

Anyone with kidney disease or a single kidney should ask a clinician first; the safety data is in people with healthy kidneys, and in them long-term use at 3 to 5 g showed no adverse change in kidney or liver markers. It is not studied in pregnancy. If you have a reason to be on a low-fluid diet, it is not for you.

## The one-week start

1. Buy 500 g of creatine monohydrate powder with a vegan mark. It lasts four months.
2. Five grams in the morning oats or in warm water, every day. Put the scoop in the tin.
3. Keep lifting. Creatine without training does very little; this is a training supplement.
4. Expect the scale to rise a kilo or two by week three and the last reps to feel easier by week four.

## What the research says

- Kreider and colleagues, Journal of the International Society of Sports Nutrition, 2017, position stand reviewing the safety and efficacy trials, mostly in young men with sections on women: 3 to 5 g a day raises muscle creatine stores and improves high-intensity exercise performance and training adaptations, and long-term use at these amounts showed no adverse effect on kidney or liver markers in healthy people. The contrary finding: some people respond little because their stores are already high, and an early 1 to 2 kg rise in body weight from water is common. - Smith-Ryan and colleagues, Nutrients, 2021, narrative review of creatine in women across the lifespan including peri- and postmenopausal women: women carry 70 to 80 percent lower stores than men, and supplementation with resistance training improved strength and lean mass in the trials reviewed, including after the menopause. The contrary finding: far fewer trials exist in women than in men, and bone outcomes were mixed, with some trials finding no change in bone density. ## Questions women ask

**Does creatine cause weight gain in women?** Water, one to two kilos, inside the muscle, in the first weeks. Not fat.

**Do I need to cycle it?** No. The trials that ran for years did not, and there is no evidence that breaks help.

**Can I take it with coffee?** Yes. The old worry about caffeine cancelling creatine came from one small study and has not held up.
